Nutrition for Powerlifters After 40.

Your diet is "fine" by normal-adult standards — and that's exactly the problem. Protein per day and per meal, what's worth money, and a food-first week.

You've been telling yourself your diet is "fine." By normal-adult standards, it probably is. You stopped being a normal adult the day you decided to keep lifting into your forties, and the food that carried you through your thirties is quietly leaving gains on the table. The leak isn't willpower or the weekend treat. It's the assumption that "good enough" still buys what it used to.

The good news: the 40+ nutrition picture is simpler, not harder. One master variable, a few supporting inputs, the whole map food-first. General training information, not medical advice. The only prescription here is a barbell and a meal plan.


Protein Is the Master Variable

The most-studied question in the field has a clean answer. A meta-analysis of 49 randomized trials and 1,863 lifters found that every extra gram of protein per kilogram of bodyweight per day bought measurable muscle, right up to about 1.62 grams per kilogram. Past that line, the curve goes flat [1]. For an 80 kg lifter: about 130 grams a day.

Now the detail the internet skips: the effect of protein supplements shrank with age, and the older the participant, the less an extra scoop mattered [1]. Read that the right way. Powder is not your lifeline. Total food protein is. The older you get, the more your daily total decides what the training builds.


Why Per-Meal Protein Matters More at 40

The daily total only works if it's distributed. Moore's group compared older men (average 71) with younger men (average 22) on identical per-meal doses: the younger muscle topped out its building response at about 0.24 g per kilogram in a single meal; the older muscle needed 0.40 g per kilogram to hit the same plateau [2]. That's a 20-gram breakfast versus a 30-gram one, every day. A companion review lands on the same target: about 0.4 g per kilogram per meal, across at least four meals, to clear the 1.6 g/kg/day line [3].

The mechanism has a name: anabolic resistance [4]. The aging muscle is less sensitive to the protein signal, and leucine is the tripwire that fires it. The older muscle needs a bigger charge per sitting, which is why whole food beats powder: meat, fish, eggs, dairy. Creatine: The One Supplement With Receipts

One supplement has real evidence in this exact population. A meta-analysis of 22 randomized trials in 721 adults aged 57 to 70, all doing resistance training: creatine added about 1.4 kg more lean tissue than training alone, plus meaningful strength gains on chest press and leg press [5]. It's not a stimulant, and it does nothing without training underneath.

The honest caveats: it's a training aid, not a substitute for protein or sleep, and kidney concerns are a doctor conversation. No dosing advice here. Just the verdict: worth your money.


Vitamin D: Test, Don't Guess

A Lancet meta-analysis of 23 trials found vitamin D pills alone moved bone mineral density by about 0.8 percent at the femoral neck, and nothing anywhere else [6]. A systematic review found a small strength effect, concentrated in people who were genuinely deficient, defined as 25(OH)D under 30 nmol/L, and in adults 65 and older [7]. Translation: vitamin D is a test, not a guess. Low? Fixing it with your doctor is cheap. Not low? The pills are doing little. Get the blood work. Then decide.


Carbs: Training Fuel, Not the Enemy

The ISSN position stand on nutrient timing: carbohydrate and protein around training supports strength and body composition, and glycogen fuels hard training [8]. You're not a marathoner; you don't need to carb-load. But a heavy squat session at 40 runs on glycogen, and training fasted makes the bar heavier for nothing. The 30-minute "anabolic window" is a myth; total daily intake dominates timing [9]. A real meal around your session beats a desperate shake in the parking lot.


Alcohol and Sleep: The Recovery Variables

Trained men did a hard session, then drank protein with or without a heavy night out, roughly a dozen drinks. The alcohol cut the muscle-building response by 24 percent, even with the protein on board [10].

Sleep is the other half. Sleep loss degrades performance and recovery [11], and here's the overlap nobody markets: alcohol taxes both at once. It blunts the protein response, then degrades the sleep that would repair it. Not a purity sermon. A tax, named honestly. You decide what it's worth.


What's Worth Money and What Isn't

A Food-First Week, Not a Diet Pamphlet
