For a 90-kg lifter, that’s roughly 100 g of carbohydrate per hour, a deliberate refeeding protocol rather than a snack. The ISSN version of the same advice: 1.2 g/kg/hour with a preference for high-glycemic sources, optionally combined with 0.2–0.4 g/kg/hour of protein [1]. One Heavy Day, Fueled Correctly
Here’s a heavy lower-body day for a 90-kg lifter training at 5:30 p.m.: squat top sets, deadlift volume, accessories, about two hours in the gym.
12:30 p.m.: the anchor meal. Roughly 150 g of carbohydrate: a large bowl of rice (about 120 g carbs from ~150 g dry rice), chicken breast, some vegetables, light sauce. This is the 1–4 g/kg pre-session meal landing ~3.5 hours before training, about 1.7 g/kg for this lifter, comfortably inside the guideline [2]. 6. In a deficit, protect heavy-day carbs. Cutting weight is when most lifters slash carbs everywhere and watch their top sets crumble. If you must reduce energy, take it from rest days and lighter sessions first. The heavy session’s carbohydrate is the load-bearing wall: it’s what keeps submaximal work staying honest instead of turning every heavy day into a survival day. Calories are flexible; session fuel isn’t.
7. Carbs are an input, not an excuse. Fueling correctly raises the ceiling on what a good session can be. It doesn’t rewrite the program. If a set is prescribed at RPE 8 and it moves like RPE 8, you hold, even well-fueled. The readiness check-in still runs, and the check-in reads the day whether you ate well or not.
